CrossFit for beginners: everything you want to know before your first class

Yes, CrossFit works fine for beginners. You don't need to be fit to start, because getting fit is the whole point. Every exercise is adjusted to your level, you learn the technique first and a coach keeps an eye on you. You just show up, and we sort out the rest.

Maybe you've seen videos of people training until they collapse, and thought: that's not for me. I get it. But your first class really doesn't have to look like that. Below I'll explain how a class works, what scaling means, how injuries fit into the picture and what your first few weeks look like.

Do I need to be fit to start? No

You don't need to practise at home or go running first. You start where you are right now. You don't need to be fit to start. You do need to be willing to train.

CrossFit is all about intensity, but it's your intensity. Working hard means working hard for what your body can do today. That's different for everyone. So it doesn't mean you end up flat on the floor after every class.

Starting with zero fitness? Then you build it up as you go. You do simpler movements, like an air squat (a squat without weight), push-ups with your hands on a box or swings with a light kettlebell. Want to understand what CrossFit actually is first? Read what CrossFit is and how it works.

Your first class, step by step

A CrossFit class usually takes about an hour. According to CrossFit itself, a typical class looks like this:

PartRoughlyWhat happens
Briefing at the whiteboard5 minutesThe coach explains what you'll do and how to adjust it to your level.
Warm-up5 to 10 minutesYou warm up and get a feel for today's movements.
Technique or strength10 to 20 minutesYou learn or practise one movement calmly, with attention to how you do it.
WOD10 to 20 minutesThe Workout Of the Day. This is where you get going at your own pace.
Cool-down5 minutesYou wind down and catch your breath.

With us, every class on the schedule lasts one hour. On weekdays the first class starts at 07:00. At the weekend you train in the morning and around midday.

What should you bring? Not much. Sportswear, trainers and water are all you need.

  • Trainers and clothes you can move in easily.
  • A bottle of water.
  • Tell the coach it's your first class.
  • Mention any injury or complaint right at the start, so the coach can take it into account.

Scaling: every workout at your level

Scaling means you do the same workout as everyone else, just adjusted. Less weight, an easier movement, fewer reps or a shorter time. It's not a separate beginners' level. It's simply how CrossFit works, for everyone.

ExerciseHow it's written on the boardHow it can be scaled
Push-upOn the floorHands on a box or bench
Pull-upPulling yourself up to the barWith a resistance band to help
Barbell squatWeight on your backAir squat without weight, or sitting back to a bench
Kettlebell swingHeavier kettlebellLighter kettlebell
Running400 metresA shorter distance

Every workout is scaled. Not pointlessly easy, but right for you and safe. You won't be treated as fragile either. When things go better, we make it harder step by step. Curious which movements you'll learn? Have a look at the CrossFit exercises you'll learn.

Adjusting a workout or stopping halfway isn't failing. It's part of training.

Is CrossFit dangerous? An honest answer

Honest answer: you can get injured in any sport, CrossFit included. Nobody can promise injury-free training, and neither can we. But there's a lot you can do to keep the risk small.

CrossFit injuries mostly show up in the shoulder, the lower back and the knee. Back problems are often linked to heavy strength exercises, like the squat with a bar on your back and the deadlift (lifting a bar off the floor). So it really comes down to technique, and to not going too heavy too soon.

The risk goes up when nobody's watching and when you add weight too fast. That's why CrossFit follows a fixed order:

  1. First you learn the movement.
  2. Then you repeat it well, again and again.
  3. Only then do you add weight, speed or more reps.

My advice: leave your ego at home. A lighter weight with clean technique gets you further than a heavy one with a rounded back.

Got an injury or complaints, are you pregnant or on medication? If in doubt, check with your doctor or physio first. Then tell the coach, and we'll adjust the exercises to suit. We don't take over the role of your doctor or physio.

Your first four weeks

The first weeks are mainly about learning and finding a rhythm. You don't have anything to prove yet. Here's what your first month could look like:

  • Week 1: learning the movements, light weights. Sore muscles are normal and usually fade after a few days.
  • Week 2: the movements feel more familiar. You know how a class runs and you feel easier asking questions.
  • Week 3: if your technique is solid, you can add a bit more weight or try a harder variation.
  • Week 4: you notice things getting easier and you've got a fixed rhythm in your week.

How often should you train? CrossFit's own advice is three to four times a week, with rest days in between. Twice a week is also a realistic base to start with. My advice: pick fixed moments and put them in your diary. Then you don't have to think about it every time.

These are the mistakes that are easy to avoid:

  • Going too heavy too soon. Technique comes before weight.
  • Comparing yourself to someone who's been training for years.
  • Not mentioning an injury or a niggle.
  • Skipping when you're busy. Next week easily turns into next month.
  • Only racing the clock. Moving well gets you more out of it.

Frequently asked questions

Can you lose weight with CrossFit?

You can, but it mostly depends on what you eat and how often you train. CrossFit makes you stronger and fitter. For weight loss, food is the biggest lever. So we don't promise any kilos.

What kind of body do you get from CrossFit?

Mainly a stronger body that can handle more. You won't suddenly get really muscly; that takes long, targeted training. Most people mainly notice that everyday things get easier.

Is CrossFit once a week worth it?

It's better than nothing, and you'll learn the movements. But you'll progress faster if you come more often. My advice: start with two fixed moments a week and build from there.

Am I too old to start CrossFit?

No. Because everything can be scaled, you can start at any age. We also have a separate CrossFit 60+ class, on Monday, Wednesday and Friday at 10:00.
